The effect of light depends on when it reaches you. Researchers mapped this in a controlled study of 21 healthy adults, giving bright light at different points in the cycle and measuring the shift (Khalsa et al., 2003).

The pivot was each person's core body temperature low point, which falls in the last hours of sleep. Bright light after that low point pushed the clock earlier, an advance. Bright light before it, in the evening and early night, pushed the clock later, a delay. Light right at the low point did little.

How to reset your circadian rhythm when it runs late

Lower the lights and cut screen brightness in the last hours before bed so the night signal arrives on time.

Hold your wake time steady, including weekends. A fixed wake time gives the clock a consistent anchor and protects the morning light exposure that does the resetting.
